VOLUNTEERS NEEDED:

VOLUNTEER
The Annapolis Striders are now looking for volunteers to step up and learn the timing process. This job is interesting and important.  Interesting, because it allows you to see the entire field of runners cross the finish line in every condition, from completely exhausted to totally unfazed, and everything in between. But also extremely important! If we don’t have a finish line and timing crew, we don’t have a race! So please give it a try. Interested members please contact Dan Symancyk. The first race for the new crew would be the Cherry Pit 10-Miler in May.

FUEL YOUR STRIDE

REST & RECOVERY
Refuel. Repair. Reduce inflammation. Rehydrate. Rest. These are known as the 5 R’s of recovery. Following a recovery program will help improve your performance as not only a runner but as a parent, friend, spouse, and co-worker. Our body undergoes a variety of physiological changes during exercise. By following these 5 R’s, we can optimize our energy potential to perform at our best!

REFUEL with carbohydrates within about 30-60 minutes of a long run or intense workout. Complex carbs help to replenish the lost energy and refuel glycogen stores. Think brown rice, quinoa, whole-wheat pasta, potatoes, and beans.
REPAIR by consuming quality protein with your carbohydrates after exercise. Protein works to repair any tissue damage from exercise and promotes new muscle growth. Go for a variety of sources like skinless chicken, lean beef, fatty fish, beans and legumes, tofu, and nuts and seeds.
REDUCE INFLAMMATION with foods containing antioxidants. Exercise and other life stressors create inflammation throughout the body. Chronic inflammation can be detrimental to the recovery process and may also lead to major health problems. Eat at least 3 cups of veggies and 2 cups of fruit daily. Focus on adding antioxidant-rich foods like mixed berries, citrus fruits, leafy greens, tart cherry juice, fatty fish, avocado and turmeric to your regular nutrition plan to help reduce inflammation. Antioxidants will also help to reduce muscle soreness.
REHYDRATE with water first. Drink about 16-20 ounces of water for every pound of body weight lost during exercise. Replenish electrolytes as needed with a sports drink or with your post-run snack or meal.
REST, REST, & GET MORE REST by aiming for a sound 8-10 hours of sleep each night. Quality sleep is essential for the body’s ability to properly repair and recharge. Lack of rest can lead to higher risk of injury, increased inflammation, and decreased performance. Try setting a routine that allows you to wake up and go to bed at the same time each day. Start winding down by eliminating caffeine intake after lunch and set electronics aside at least an hour before bed.
Get inspired with these anti-inflammatory recovery recipes:
·      Tart Cherry Chia Pudding by McKel (Hill) Kooienga, MS, RDN, LDN
·     Carrot Ginger Tumeric Smoothie by Minimalist Baker
·     Avocado Hummus  Shannon Costello, RDN, LD
·     BBQ Salmon and Kale Tacos by Marisa Moore, MBA, RDN, LD
Do you have a favorite yummy inflammation-fighting meal or snack, or questions about any mentioned above? Please feel free to share with your fellow Annapolis Striders or message Shannon.

“Fuel Your Stride is intended to provide nutritional information for the general healthy population. Please consult with a dietitian or your primary care physician before making any changes to your diet.”

ENERGY BALANCE
We all run for different reasons whether that be for competition, for maintaining good health, for the social community, or (as always) just for good ole fun! Whatever your reason may be, it’s important to keep in mind how we balance our fitness with our nutrition.
Runners come in all different shapes and sizes. Body weight tends to be on the forefront of our minds. Whether you’re seeking an optimal race weight or simply looking to reach your ideal healthy weight, running and nutrition should be carefully planned keeping a few considerations in mind.
First, consider altering your mindset from ‘weight’ to body composition. Our body weight is only a general indication of our health while body composition parameters like ‘body fat percentage’ and ‘lean muscle mass’ are more accurate indications. Determine a realistic balance of body fat and muscle mass for your body type and training season. Muscle provides structure and strength to improve performance and go about our daily activities with ease. Body fat is important for many bodily functions including hormone production. Bottom line: Focus on how your clothes fit, daily energy levels, and your overall performance rather than the number on the scale.

Second, balance your energy intake with your energy output by choosing nutrient-dense foods. Whether your goal is to gain muscle mass, lost body fat or simply maintain, our fuel should contain a variety of nutrients to support our demanding running schedule. It’s difficult to quantify exactly how many calories each body needs on a daily basis, so try shifting your mindset from ‘calories-in-calories-out’ to ‘nutrients-in-performance-out’. Choose foods that will energize your body and help muscles recover. Nutrient-dense foods include all the macronutrients (carbohydrate, protein, fat) contain calories with essential vitamins, minerals, fiber, antioxidants, and hydrating fluids. Bottom line: Most foods can fit into a runner’s meal plan. Focus on choosing from a variety of colorful whole-foods to optimize performance and balance energy, and go for moderation when eating treats or foods low in nutrients.
Take time to build a healthy relationship with your goals. Set realistic body composition goals that will benefit your runs and your everyday activity. Just like running, nutrition is a lifelong sport. Using a mindful approach to food and activity will get you to the finish line feeling good from the inside out!

The Annapolis Striders Annual Meeting and Awards Banquet
Sunday, March 10th at Union Jack’s, Annapolis

The Annapolis Striders Annual Meeting and Awards Banquet is fast approaching. We hope that you will be able to attend. This is a great opportunity to join your friends at a non-running event, celebrate accomplishments, talk shop and just have fun.

The change in venue was not embraced by all last year. With increasing costs, the Annapolis Striders were no longer able to underwrite the costs at the Double Tree Hotel. In prior years the club contributed well over $7000 in costs above and beyond the $40 ticket price. Striving to maintain a balanced budget, responsibly keep race costs and membership fees low, and maintain our strong philanthropic contributions to local organizations and the running community, we made the decision to move the event to Union Jack’s.

While the Annapolis Striders still must underwrite part of the event cost at Union Jack’s, the club is more than willing to facilitate an evening of camaraderie and celebration. Please join us for a fun evening. The more the merrier. Your $40 includes two drink tickets, appetizers, a buffet dinner, the company of your favorite running friends and a chance to make new friends.

Please sign up now so we can make this a night to remember.

Annual Meeting begins at 5:30PM.

Please take part as we elect new officers & board members, report on major events of 2018, review the condition of the club, and look to 2019.
Please plan to attend the Annual Meeting even if you are unable to attend the dinner and Awards Ceremony.

Join fellow Annapolis Striders, family and friends for some fun:
Reception and cocktails at 6:00PM.
Buffet Dinner at 7:00PM with Annual Awards Ceremony until 9:00pm
Music and Dancing.

Price: $40.00 per person.

Reservations must be received by Friday, March 8th, 2019

Our finish line crew of Al Stott, Bob Burash, and Whitey Gross retired at the 40th Anniversary Run held December 9th, 2018.  This team brought 49 years of combined experience to timing our races.  Thanks to Al, Bob, and Whitey for keeping order as runners came full speed to the finish chute while getting our bib tear-offs, and for all the other support they have provided through the years.

VOLUNTEER
The Annapolis Striders are now looking for volunteers to step up and learn the timing process. This job is interesting and important, which is why Al, Bob, and Whitey kept at it for so long.

ELECTROLYTES – Water is our best friend when it comes to staying hydrated but what’s the buzz on electrolytes? We see most endurance races supplying a sports drink along the course and cartons of bananas at the finish line to help replete lost electrolytes, but why? What are electrolytes? These small but mighty minerals are found in our bodily fluids, not just in sweat. Our body relies on them to maintain blood volume, contract muscles, send messages through our nerves and more. If the blood lacks a balance of electrolytes, we may experience muscles cramps, mental confusion or decreased performance.
Sweating will deplete both fluids and electrolytes. The most famous electrolyte among runners is sodium. Together with potassium and chloride, these three electrolytes are especially important in triggering muscle contraction but are easily depleted with sweat loss. Magnesium and calcium are other electrolytes lost in sweat but in much smaller amounts so they’re typically replenished with eating balanced meals throughout the day. Shorter runs can easily replace lost electrolytes with a small sports drink or post-run snack, while running for more than 60 minutes may need extra care with total electrolyte replenishment.
The best way to ensure your body is fully equipped is by fueling, of course! Add a sports or electrolyte-enhanced drink during longer runs, when exercising in a hot or humid environment, or if you consider yourself a heavy sweater. There are a variety of electrolyte-enhanced chews, gels and tablets but never underestimate the power of real food. Whole foods provide additional nutrients and satiety. Try some salty snacks before and after your run such as pretzels, low-fat chips, crackers, tomato juice, or broth-based soups. Choose from a variety of potassium sources including bananas, potatoes, oranges, cantaloupe, and dried fruits like prunes, dates, and raisins. Keep in mind that sodium may increase your thirst so sip sports drinks slowly or snack on small portions at a time. Be mindful of adding salt to regular meals throughout the day. Preparing fresh meals with whole foods will typically be naturally low in sodium, while most processed and convenience foods already have added sodium.

SPECIAL NOTICE

All members are encouraged to attend.

Reception and cocktails at 6:00PM.
Buffet Dinner at 7:00PM with Annual Awards Ceremony until 9:00pm
Music and Dancing.

Price: $40.00 per person.
Reservations must be received by Friday, March 8th , 2019

Calling all Annapolis Striders members!
We want YOU to run on our team at the
2019 RRCA Ten Mile Club Challenge,
a friendly competition between all of Maryland & DC’s RRCA-affiliated running clubs taking place on Sunday, February 24, 2019, at Howard Community College in Columbia, Maryland.

Visit here to register  Be sure to select “Annapolis Striders” as your club, and do not apply a discount code (even if you find one on FB or elsewhere), as our club is not using one.

Registration closes on Saturday, 2/16.   There is no race day registration!

While rising costs mean that the Annapolis Striders can no longer afford to cover our members’ Club Challenge entry fees, we think $14.88 ($13 + $1.88 processing) is still a terrific deal for a well-organized, professionally-managed 10 miler!

Also note: as per the requirements of the race permit, all participants must complete the race at a pace of 13 minutes per mile or less.

Volunteers: If you are available to volunteer, either to work the registration desk, finish line, or a course marshall, please register here:

The Club Challenge is also the first event in the 2019 RRCA Maryland Championship Series, a year-long series of eleven races hosted by different clubs throughout the state. You only need to run four to be eligible for awards!  Visit here for the full list of 2019 races & dates.

Extra Mile Winter Distance Training

January 5th, 2019 – March 30th, 2019
This program targets long distance runners who wish to improve their race performance for spring distance events such as the RRCA 10 Mile Club Challenge (February 24th), B&A Marathon and Half-Marathon, and other spring marathons. This is a “fat-ass” style training program: participants are expected to provide their own hydration and nutrition on group runs, and will include long, recovery, interval, and tempo runs.

FUEL YOUR STRIDE

NUTRITION DURING YOUR RUN – in case you missed the last message about nutrition during your run…. As training ramps up, we should start to consider how to fuel during our long runs. Our bodies prefer to use stored glucose in the form of muscle glycogen for energy first, but glycogen stores are limited for the long run (no pun intended). After 60-90 minutes of exercise, glycogen stores are depleted leading to decreased performance if not replenished.
Everyone’s needs will look different based on height, weight, and running intensity, so consider some trial runs to find when and how much to consume during a run. A general rule of thumb to calculate how many carbohydrates your body needs is to divide your body weight by 4. This will give you the average grams of carbohydrates (g/CHO) needed per hour of running after the first 60 minutes. For example, a 150-pound runner may need about 37 g/CHO per hour. Allow your body to absorb this fuel slowly by breaking down your sips or bites consuming about every 15-20 minutes. The body is under a lot of stress during exercise with blood flow directed to the working muscles rather than to the digestive system, therefore gastrointestinal (GI) discomfort is not uncommon. Carb-enhanced liquids are usually well-tolerated if food intolerance is an issue.
Choose a fuel source that contains carbohydrate, electrolytes, and fluids. Simple carbohydrates like those from gels, gummies, fruit and fruit juice, or a sports drink are absorbed quickly allowing the glucose to go directly to the working muscles. For example, 8 ounces of a sports drink has about 15 grams of carbs and the average packet of energy chews contains about 20- 25 grams of carbs. Always consume plenty of water when consuming a gel or chewable snack. Aim for about 16-20 ounces of hydrating fluid every hour. If you tend to get hungry mid-run, consider a more satisfying snack with a small amount of protein or fat such as a single-serving peanut butter packet (keep in mind protein and fat are a little harder to digest). It is crucial to experiment with different fueling sources on training days to find what is best tolerated.

a friendly competition between all of Maryland & DC’s RRCA-affiliated running clubs taking place on Sunday, February 24, 2019, at Howard Community College in Columbia, Maryland.

Visit here to register  Be sure to select “Annapolis Striders” as your club, and do not apply a discount code (even if you find one on FB or elsewhere), as our club is not using one. Sign up by Saturday, 2/16, because registration closes for good after that. For complete race information

As coaches provide information, check back here for current Annapolis Striders Training programs!

December 2, 2018 – February 9, 2019

Whether you are new to running or trying to return to running, this is a program for you. This class is intended for adults and families with children (age 10 and up) who are looking to “get off the couch-with no running experience at all” and do a 5K (3.1 miles) distance in a 10 weeks.
Participants should be capable of walking briskly for 20 minutes and should check with their health care professional prior to starting any fitness program.

Half Marathon Winter Training Program

January 12th, 2019 – March 31st, 2019

Coaches Kelly, Mark, Delia, Amy,  Marjorie, and Michael were joined by more than 40 of the 175 registered Half Marathon Program runners at Charm City Run and Lululemon for two “Meet the Coaches” events. The coaches talked with runners about the program; injury prevention; a potential trail run; track workouts, and the B&A Half Marathon itself.

Lululemon, in their new store, offered the first twenty runners free running socks, and Charm City Run provided coffee and an excellent venue for an exchange of questions and information about running.

Quite a few confided they had not been running very much or even lately for that matter; so, they encouraged everyone to get that season starting 6-miler in before this weekend if they could. Clearly runners listened, as the group looked strong on their first 6 mile run.

FUEL YOUR STRIDE

PRE-RUN NUTRITION – Fuel up before hitting the road! Every runner’s fueling plan will look slightly different based on age, gender, running intensity, and running distance but there are a few basic principles to keep in mind as you create your plan. Typically, runners should aim to eat a balanced meal with 1-4 grams of carbohydrates per kilogram of body weight (g/kg BW) about 3-4 hours before a run with a simple carb source of about 25 grams within 15-60 minutes before the run. If you’re planning an early morning run, try eating a dinner of at least 50 percent carbohydrates the night before and aim for a smaller breakfast or large snack about 2 hours before the morning run. Longer runs will require more pre-event fuel and thus should be timed to allow complete digestion of the meal.
The ability to tolerate certain foods varies among all runners. When planning your pre-run meals and snacks, aim for foods that are high-carb, low-fiber, low-fat, and moderate in protein to help avoid stomach issues during the run. Simple carbohydrates are digested quickly making them a quick energy source for your run. These include fruits like bananas, apples, dates and oranges; low-fat milk, cheese or yogurt; and low-fiber grains like crackers, toast or oatmeal. Pairing these carbs with a small portion of protein will help stabilize blood sugars to give you lasting energy throughout your run. Try a piece of toast with nut butter and sliced banana, Greek yogurt with fruit and chia seeds, or a homemade granola bar with oats, shredded coconut and dried fruit. Have fun experimenting with new meals and snacks on training days but stick to familiar foods on race day.

HYDRATION
Drink up! Water is crucial to the body’s ability to train at its best and recover quickly. In general, runners should aim for at least 16 ounces of fluid 2-3 hours before with another 8 ounces of fluid 15 minutes before a run; about 4-8 ounces of fluid every 15-20 minutes during a run; and roughly 16-20 ounces of fluid for every pound lost after a run. Sweat rates, running intensity, and environmental factors will affect your ideal fluid goals. The slightest bit of dehydration (loss of 2-3% body weight from sweat) can significantly decrease performance. To avoid dehydration, assess your urine color (should be a pale lemonade color), body weight before and after training, and thirst cues throughout the day. Water is the best method of hydration but eating hydrating snacks like oranges and melons or starting a meal with broth-based soup can sneak in nutrient-dense fluids throughout the day.
